How to Improve Running Speed for NDA Physical Test?
Two students joined us in the same Spartans Batch.
Same age. Both from Rajasthan. Both had cleared their NDA written exam with similar scores. Both were equally motivated about joining the armed forces.
One of them had been playing football since Class 8. The other had spent the last three years almost entirely at a study table preparing for competitive exams.
On their first PT session at Alpha NDA Academy, we ran a timed 1.6 km. The football player finished in 6 minutes 10 seconds. Good. Not yet where it needs to be, but a solid starting point. The second student, the one who had been studying, finished in 9 minutes 40 seconds. He was shocked. He genuinely did not realise how far behind he was.
Within four months, that second student was consistently running 1.6 km in under 6 minutes.
This guide is for students like him. Students who are serious about NDA but whose running is not where it needs to be yet. We are going to tell you exactly how running speed improves, what you need to do each week to get there, and what most students get wrong when they try to get faster.
The Target: What You Are Actually Training For
Before anything else, you need to know the exact standard.
The NDA SSB Physical Fitness Test includes a 1.6 km run. This is the distance. The target time for male candidates is under 6 minutes. For female candidates, the target is under 7 minutes.
These are not just passing times. These are times you should aim to beat comfortably before you even reach SSB. Because here is what happens on the actual day: you are in a new environment, you slept in an unfamiliar place, you may be anxious, and you are running with 20 to 30 other candidates, some of whom will start faster than you. If your training time is exactly 6:00, you are one bad morning away from failing.
Train to run 1.6 km in 5 minutes 30 seconds or faster if you are a male candidate. Train to run it in 6 minutes 30 seconds or faster if you are a female candidate. When you are comfortably hitting those numbers in training, you will comfortably clear the 6-minute and 7-minute standards on the actual test day, regardless of nerves or conditions.
That is your target. Keep it in your head for every training session.
Why Are You Slow Right Now? Understanding the Real Problem
Most students who struggle with the 1.6 km timing are not slow because of something wrong with them. They are slow because of specific, fixable problems. Knowing which problem is affecting you most is the first step.
Problem 1: You have been sitting for too long.
Students preparing for the NDA written exam spend 8 to 10 hours a day sitting and studying. Months of this reduces cardiovascular fitness significantly. Your heart and lungs have adapted to a sedentary routine. Your aerobic capacity, meaning how efficiently your body uses oxygen while running, is low. This is the most common cause of slow running times among our students.
Problem 2: You run, but you always run at the same slow pace.
This is a mistake we see constantly. A student decides to build fitness, starts running 2 km every morning at a slow jogging pace, does this for weeks, and wonders why they are not getting faster. Slow jogging at the same pace every day improves your base endurance slightly, but it does not make you faster. Speed requires training specifically for speed. We will explain exactly how to do this.
Problem 3: Your running form is working against you.
Bad running form wastes energy. A student who runs with hunched shoulders, who bounces too much with each step, who crosses their arms across their body instead of swinging them forward, who breathes through only their mouth in shallow gasps, these students use more energy to cover the same distance as someone with good form. Form is trainable. We cover it in detail later in this guide.
Problem 4: Your legs are not strong enough yet.
Running speed requires leg power. Students who have never done squats, lunges, or any lower body strength work have weaker quadriceps, hamstrings, and calves than they need. Every running stride requires these muscles to generate force. Stronger legs equal faster running. It is that direct.
Problem 5: You are not recovering properly between sessions.
A student who runs every morning but sleeps 5 to 6 hours, skips meals, and has no rest day is not recovering between sessions. Without recovery, your body cannot make the physiological adaptations that make you faster. Sleep is literally when your muscles repair and your cardiovascular system adapts. This cannot be skipped.
Why Interval Training Is the Single Most Effective Method
We want to spend a moment on this because it is the core of this entire guide.
Interval training means alternating between short bursts of fast running and periods of slower recovery jogging. It sounds simple. It is not complicated. But it works in a way that no other form of training can fully replace.
The science is clear on this. Research published in journals of exercise science shows that structured interval training can improve running economy by approximately 5 percent and aerobic capacity by approximately 7 percent in 8 weeks. For a student who is currently running 1.6 km in 8 minutes, a 7 percent improvement in aerobic capacity is the difference between 8 minutes and under 7 minutes 30 seconds. Keep improving and within months you reach 6 minutes.
Why does interval training work so much better than just running slow every day?
When you sprint for 200 metres and then jog to recover, your heart rate goes very high and then comes down. This repeated cycling of high heart rate and recovery teaches your cardiovascular system to handle higher intensities. It expands your VO2 max, which is your body’s capacity to deliver oxygen to muscles during hard effort. It also trains your legs to maintain form and power even when tired. Both of these directly translate to faster 1.6 km times.
The bad news is that interval training is harder and more uncomfortable than slow jogging. Your lungs will burn. Your legs will feel heavy. This is exactly the point. Comfortable training rarely produces fast improvement.
The 8-Week Running Speed Plan
This is a practical, week-by-week plan that any student can follow starting today. No track required. Any open ground works. All distances mentioned can be measured approximately by counting your steps or using a free phone fitness app.
Before starting, do your current timed 1.6 km run on Day 1. Record the time. This is your baseline.
Week 1 and 2: Fixing Your Base
Before we add speed training, we need to make sure you have enough base fitness to handle it. Jumping straight into sprints without base fitness leads to injury.
Monday, Wednesday, Friday: Easy Base Run
Run 2 km at a pace where you can breathe comfortably and could hold a short conversation. This is called your easy pace. Do not worry about timing. Just finish 2 km without stopping. If you cannot run 2 km without stopping yet, alternate between running 400 metres and walking 200 metres until you complete 2 km total. By the end of Week 2, you should be able to run the full 2 km without walking.
Tuesday, Thursday: Strength Work for Legs
We cannot skip this. Leg strength is directly connected to running speed.
Squats: 4 sets of 20. Bodyweight only. No weight needed.
Lunges: 3 sets of 15 per leg.
Calf raises: 4 sets of 25. Stand on a step or raised surface if possible.
Glute bridges: 3 sets of 20. Lie on your back, bend your knees, push your hips up. These strengthen the glutes and hamstrings that power your stride.
Saturday: Slightly Faster Run
Run 1.5 km. In the middle 500 metres, run slightly faster than your easy pace. Not a sprint, but noticeably faster. Then return to easy pace for the last 500 metres. This introduces your body to the feeling of pace change without shocking it.
Sunday: Rest or a 30-Minute Walk
Active rest. A gentle walk keeps your body moving without adding training stress.
Week 3 and 4: Introducing Intervals
This is where real speed improvement starts.
Monday and Friday: Easy Run
Run 2.5 km at an easy pace. Your base distance is increasing slightly each week.
Wednesday: First Real Interval Session
Warm up with 800 metres of easy jogging. Never skip this warm-up. Cold muscles under sprint effort are an injury waiting to happen.
Then do the following:
Sprint 200 metres as fast as you can sustain. Not a full out sprint where your form collapses, but fast. Then jog 200 metres slowly to recover your breath. This is one interval.
Repeat this 5 times in Week 3.
Repeat this 6 times in Week 4.
After your intervals, cool down with 400 metres of easy jogging.
This single Wednesday session every week will do more for your speed than any amount of slow daily running.
Tuesday, Thursday: Leg Strength
Same exercises as Weeks 1 and 2. In Week 4, add jump squats. After your regular squats, do 3 sets of 12 jump squats. These build explosive leg power that directly improves your running stride.
Saturday: Timed Trial
At the end of Week 4, run a timed 1.6 km. Record your time. Compare it to your Day 1 baseline. You should see improvement. Some students see significant improvement at this point. Others see modest improvement. Both are fine. The body adapts at its own pace as long as you stay consistent.
Week 5 and 6: Speed Development
By now your body has adjusted to intervals. We increase intensity.
Monday: Steady Run
Run 3 km at an easy pace. You are building your base distance alongside speed work.
Wednesday: Upgraded Interval Session
Warm up with an 800 metres easy jog.
Then do 400 metre intervals. Run 400 metres at a strong, uncomfortable pace. Not your maximum sprint, but significantly faster than easy pace. Rest by jogging or walking slowly for 90 seconds. Repeat 4 times in Week 5. Repeat 5 times in Week 6.
400 metre intervals are harder than 200 metre sprints because you cannot simply explode and coast. You have to sustain the fast pace for longer. This is exactly what 1.6 km racing requires.
Cool down with 400 metres easy jog after intervals.
Friday: Tempo Run
Tempo running is different from both easy running and interval training. It is a sustained, comfortably hard effort. A pace where you can speak only in short phrases, not full sentences. Run 1.5 km at a tempo pace without stopping.
Tempo running teaches your body to sustain a faster pace for a longer duration. This is the most specific training you can do for the 1.6 km run.
Tuesday, Thursday: Strength
Continue leg strength work. In Weeks 5 and 6, add single-leg exercises. Single-leg squats, single-leg calf raises, step-ups onto a raised surface. Single-leg exercises identify and correct strength imbalances between your left and right leg. Many students discover one leg is weaker, which causes inefficient running mechanics. Correcting this improves speed.
Saturday: Long Easy Run
Run 4 km at an easy pace. This builds the aerobic base that supports all your speed work.
Week 7 and 8: Race Simulation and Peak
This is the final push. By this point, you should already be significantly faster than when you started.
Monday: Easy Run
3 km easy. Your body is carrying more training load now. Monday is a lighter day.
Wednesday: Race Pace Simulation
This is the most important session of the entire 8 weeks.
Warm up with a 1 km easy jog.
Then run 1.6 km at your target race pace. If your target is 6 minutes, run 1.6 km in 6 minutes. If you cannot sustain that yet, run as close to it as possible. Rest for 5 minutes. Run 1.6 km again.
Two race pace efforts back to back simulate the demands of the actual SSB test and push your body to adapt to that specific intensity.
Friday: Upgraded Intervals
Warm up 800 metres.
Run 8 intervals of 200 metres at full effort. Rest 60 seconds between each.
Cool down 400 metres.
These short, sharp intervals at the end of the 8 weeks sharpen your top-end speed.
Saturday: Timed Trial
Run your timed 1.6 km on Saturday of Week 8. This is your post-programme assessment. Compare it to Week 4 and to your original Day 1 time.
Most students who follow this programme consistently see timing improvements of 1 to 2 minutes over 8 weeks. A student who started at 8 minutes is often at 6 minutes 15 seconds or faster by Week 8. A student who started at 7 minutes is often at under 5 minutes 45 seconds.
These are not guaranteed numbers. Individual improvement depends on your starting level, your consistency, your sleep, and your nutrition. But they are realistic targets based on what we observe with students who put in the work.
Running Form: The One Thing Most Students Completely Ignore
We need to talk about form because it makes a bigger difference than most students realise.
Here is what good running form looks like.
Your head should face forward, not down. Many students run with their chin dropped toward their chest. This closes your airway slightly and forces your whole spine into a compromised position. Look at the horizon 10 to 15 metres ahead of you. This naturally aligns your head, neck, and spine.
Your shoulders should be relaxed and low, not up near your ears. Tension in your shoulders travels down your arms and wastes energy. Every 30 seconds during a run, consciously drop your shoulders if they have crept up.
Your arms should swing forward and backward, not across your body. Many students swing their arms from side to side across their chest. This creates rotational movement that your legs then have to counteract, wasting energy with every stride. Keep your elbows bent at roughly 90 degrees. Swing your hands from hip level to chest level in a forward-back motion.
Your foot should land under your body, not ahead of it. When your foot lands far in front of your centre of gravity, you are essentially braking with each stride. Your foot should land roughly under your hips. Shorter, quicker strides are more efficient than long bounding strides, especially for the 1.6 km distance.
Your core should be gently engaged, not floppy. Students with very weak cores tend to have their upper body rotating excessively while running. A lightly braced core keeps your upper body stable and lets your legs do the work efficiently.
Form changes feel awkward at first. Spend one week specifically focusing on one aspect of form per run. One run, focus only on your arm swing. Next run, focus only on where your foot lands. Over time, good form becomes automatic.
Breathing: The Part No One Talks About Enough
Breathing correctly while running can genuinely improve your timing.
The most effective breathing pattern for running is a rhythmic one tied to your strides. Many experienced runners use a 3:2 pattern, inhaling for 3 strides and exhaling for 2. You do not need to count this consciously at first. Just breathe rhythmically rather than erratically.
Breathe through both your mouth and nose during hard running. Breathing only through your nose during intense effort limits airflow. Your body needs more oxygen than nasal breathing alone can provide at race pace. Open your mouth and breathe.
Do not hold your breath. This sounds obvious, but many anxious students unconsciously hold their breath for short periods during hard running, especially in the first 200 metres when excitement is high. Focus on exhaling fully. A full exhale naturally pulls the next inhale in.
Practice deep abdominal breathing during your easy runs. When running at easy pace, breathe from your belly rather than your chest. Belly breathing uses your diaphragm, which is a much more powerful breathing muscle than the chest muscles. This takes practice but becomes natural over weeks.
Some students experience a side stitch, the sharp pain under the ribs, during runs. This is usually caused by shallow breathing or running faster than your current fitness supports. Slow down slightly, breathe deeply, and press your hand against the stitch for a few seconds. It will pass.
What to Do the Week Before Your SSB
This is something many students get wrong.
The week before SSB is not the time to train harder. You cannot significantly improve your fitness in 7 days. What you can do is rest properly and show up on the test day at your peak, rather than tired from training.
In the week before SSB, do two short, easy runs of 2 km each. Keep them comfortable. No intervals. No speed work.
Sleep 8 to 9 hours every night that week.
Eat properly. Do not try a new diet or experiment with food right before SSB. Eat what your body is used to.
On the morning of the physical test at SSB, eat a light meal 2 hours before. A banana, some roti, or oats with milk. Something digestible that gives you energy without making you feel heavy.
Warm up for 5 to 8 minutes before the run. Light jogging, leg swings, ankle circles, and arm rotations. Do not do heavy stretching right before running. Dynamic warm-up is correct. Static stretching is for after.
At the start of the 1.6 km run, do not sprint from the very first step. This is the biggest mistake nervous candidates make. They go too fast in the first 400 metres and then die in the last 800 metres. Start at your target pace from the beginning. Control the first half. Give more in the second half if you have it.
What Not to Do: Mistakes That Slow Your Progress
Running every day without rest days. Your body needs rest to adapt and improve. Running 7 days a week without a single rest or easy day is not discipline, it is overtraining. Overtraining leads to fatigue, reduced performance, and injury. Three to four quality running sessions per week with leg strength work and rest is better than seven mediocre sessions.
Only running long and slow. As we mentioned earlier, if you never run fast in training, you will never run fast in the test. Long slow runs build an aerobic base, which is valuable, but speed requires specific speed training. Both are needed. Neither alone is enough.
Ignoring your legs. Students who only run without any leg strength training plateau quickly because their legs are not generating enough force per stride. Squats, lunges, and calf raises are not optional extras. They are core parts of a running improvement programme.
Skipping warm-up and cool down. Five minutes of warm-up prevents the injuries that can set your entire programme back by 3 to 4 weeks. Five minutes of cool-down jogging helps clear lactic acid from your muscles and reduces next-day soreness. Both matter.
Training hard when you are sick. If you have a fever, a throat infection, or significant body pain, rest. Training when sick does not make you tougher. It makes you sicker and pushes your recovery timeline back further.
Comparing your timing to someone else’s. The only comparison that matters is your current timing versus your timing from 4 weeks ago. Compete with your past self. That is the only relevant competition in training.
Recovery: The Part of Training That Happens While You Sleep
We want to say this directly: sleep is training.
When you run hard intervals on Wednesday, the speed improvement does not happen during that session. It happens during sleep on Wednesday night, Thursday night, and Friday night, when your body repairs the micro-damage in your muscle fibres and builds them back stronger and more efficiently.
Students who sleep 5 to 6 hours while training hard are working against themselves. The training stress without adequate recovery time means your body never fully adapts. You stay slow and you stay tired.
Eight hours of sleep is the target. If your current schedule does not allow this, the schedule needs to change, not the sleep recommendation.
Hydration also matters more than most students realise. Your blood volume, which is what delivers oxygen to your muscles during running, is largely made of water. Even mild dehydration reduces your running performance noticeably. Drink water throughout the day, not just during and after training.

Running, Physical Tests, and the Medical Board Connection
Here is something students rarely connect: your running training directly helps you clear the NDA medical board.
The medical board checks your chest expansion. Candidates who run regularly over months have significantly better lung capacity and chest expansion than sedentary students. The minimum requirement is 5 cm of expansion on full inhalation. Regular runners comfortably exceed this.
The medical board checks your weight relative to height. Students who run consistently maintain healthy body composition and rarely fall into the underweight or overweight categories that cause temporary rejection.
The medical board examines your orthopaedic health including your posture, your spine, and your feet. Students with strong leg muscles from running and strength training tend to have better postural alignment and stronger supportive musculature around their joints.

Week 1 and 2: Easy runs, leg strength, one slightly faster run on Saturday. Build your base.

Frequently Asked Questions
How long does it take to get from 9 minutes to 6 minutes for 1.6 km?
This depends on your starting fitness level. A student with no running background who starts from 8 to 9 minutes can realistically reach 6 minutes in 3 to 5 months of consistent training using the interval method described in this guide. Students who start closer to 7 minutes often reach 6 minutes within 6 to 8 weeks. Consistency is the only variable in your control.
Can I improve my running speed without a proper track?
Absolutely yes. You need only an open ground, a road with space, or a park. A 200 metre loop that you run in circles works fine for interval training. Terrain does not need to be perfect. Consistency of effort is what matters.
Is it better to run in the morning or evening for NDA preparation?
Morning is generally better for two reasons. First, it mirrors the actual SSB physical test which happens in the morning. Training your body to perform in the morning hours prepares you for the exact conditions of the test. Second, morning training is harder to skip because most distractions of the day have not started yet.
How many days a week should I run when trying to improve speed?
Three to four running days per week is ideal for improvement without overtraining. More than five running days per week without adequate strength and recovery work often leads to plateauing or injury for students who are beginners to structured running.
What should I eat before a morning run?
Nothing heavy. For a 45-minute to 60-minute morning run, one banana or a glass of milk 30 minutes before is sufficient. Eating a full meal right before running causes digestive discomfort. Your main nutrition focus should be on what you eat after the run and throughout the rest of the day.
My timing improved for two weeks and then stopped. What is happening?
This is a normal part of training called a plateau. Your body has adapted to the current training stress and needs a new stimulus to continue improving. The solution is to slightly increase your interval volume, add a new type of session, or take one full easy week before pushing again. Plateaus break. Do not panic and do not quit.
Can girls follow the same running improvement plan?
Yes. The exercises, intervals, and principles in this guide apply to both male and female NDA aspirants. The target times differ, with females aiming for under 7 minutes for 1.6 km, but the method of training to reach that target is identical.
